Olympic Weightlifting Beginner Program
Olympic weightlifting has the steepest technique learning curve of any barbell sport. The snatch and clean & jerk require a precise coordination of triple extension, bar trajectory, and receiving position that takes months to develop. This program uses power versions of both lifts as primary learning tools — the power snatch and power clean have the same pull mechanics as the full lifts but eliminate the deep squat receiving position, allowing the trainee to focus on the extension and turnover phases without the complexity of catching at depth.
The 12-week program builds from pure power versions toward progressively lower receiving positions, with strength work (squats, pulls) developing in parallel.
Who This Is For
- Trainees new to Olympic lifting with some general barbell experience (can safely squat and deadlift)
- Athletes from other strength sports transitioning into Olympic lifting
- Not appropriate for: complete beginners with no barbell background — establish basic squatting and hinging mechanics first
Schedule (3 days/week)
| Day | Session |
|---|---|
| Monday | Session A |
| Wednesday | Session B |
| Friday | Session C |
At least one full rest day between sessions is mandatory. The Olympic lifts require complete neuromuscular freshness.
Session A
| Exercise | Sets × Reps | Notes |
|---|---|---|
| Power Snatch | 5 × 3 | Technique load; stop if form degrades |
| Overhead Squat | 4 × 4–5 | Start light; build mobility over weeks |
| Front Squat | 4 × 4–6 | Primary strength work |
| Snatch Pull | 4 × 4 | @80–90% power snatch weight |
| Back Squat | 3 × 5–8 | Strength base |
Session B
| Exercise | Sets × Reps | Notes |
|---|---|---|
| Power Clean | 5 × 3 | Technique load |
| Power Snatch | 3 × 3 | Lighter than Session A |
| Snatch Pull | 3 × 4 | |
| Clean Pull | 4 × 4 | @80–90% power clean weight |
| Romanian Deadlift | 3 × 6–8 |
Session C
| Exercise | Sets × Reps | Notes |
|---|---|---|
| Power Snatch | 4 × 3 | |
| Power Clean | 4 × 3 | |
| Push Press | 4 × 4–5 | |
| Clean Pull | 3 × 4 | |
| Front Squat | 3 × 5 | |
| Back Squat | 3 × 5 |
Weeks 9–12: Introduction to Full Lifts
In the final four weeks, gradually replace power versions with squat versions once receiving positions are established:
- Replace power snatch with hang snatch (above knee) × 3
- Replace power clean with hang clean × 3
- Overhead squat should now be loaded at ≥ 60% of power snatch for stability
Do not force the transition to full lifts before receiving positions are structurally sound.
Mobility Prerequisites
Before loading overhead squat or snatch:
- Wrist: 70° of dorsiflexion (test: hands flat on floor, lean forward)
- Shoulder: full elevation without lumbar compensation
- Ankle: adequate dorsiflexion for squat depth (see
mobility_requirements)
Restricted mobility should be addressed before loading, not alongside heavy loading.
